Can You Actually Build Muscle and Lose Fat at the Same Time?

Body recomposition, aka building muscle and losing fat at the same time, gets called the holy grail of training. It's also one of the hardest goals to hit. Here's why.


Building muscle takes extra energy (calories). But the body isn't a perfect machine, so some of that extra energy ends up as fat too. That's just a side effect, not a failure on your part.


Losing fat works the opposite way. You need a slight calorie deficit so the body taps its own stored energy. Problem is, that deficit tends to eat into muscle too, unless you're eating enough protein to protect it. Even in the best case, holding muscle steady during a cut is usually the ceiling, not gaining on top of it.


So on paper, building muscle and losing fat look like they're fighting each other. Building wants extra calories. Losing wants fewer. Turns out, a real study on this shows recomposition is actually possible, just with some real caveats.


What the study did

Researchers tested two diets, both paired with a strength-training program, over 10 weeks:

  • Eucaloric: calories in equal calories out, no deficit

  • Hypocaloric: a 250-calorie deficit


What happened

Both groups gained about 2.2 lbs of muscle. That part's straightforward. The fat loss is where it gets interesting: the eucaloric group lost 2.2 lbs of fat, but the hypocaloric group lost almost 3x that. Same muscle gain, way more fat loss, just from running a modest deficit instead of maintenance.


Why the deficit group didn't lose muscle too

Two things had to be true for this to work. First, protein. Both groups ate a lot of it: 1.15g per pound of body weight (200g a day for a 175 lb person). That's genuinely hard to hit through food alone unless you really, really like chicken. Most people doing this in practice are using a protein supplement to close the gap.


Second, starting body fat mattered. The hypocaloric group averaged around 25% body fat, not overweight, but not lean either (think: no visible abs, a bit of a spare tire, no arm vascularity). The theory is that at that starting point, the body had enough of its own fat stores to cover the energy gap from the deficit and still build muscle. Someone starting leaner doesn't have that same buffer.


So what should you actually do?

  1. Train in a hypertrophy rep range, roughly 6-10 reps per set, with the last set difficult but not compromising form.

  2. Eat around 1.15g of protein per pound of body weight. This is the non-negotiable part, both groups did this regardless of diet.

  3. If your body fat is in the 15-25% range or higher, cap your deficit at 250 calories. Don't go deeper trying to speed things up, the study didn't test that and there's no reason to assume more deficit means more recomp.

  4. If you're leaner than that, skip the deficit and eat at maintenance instead. You don't have the same fat buffer to draw from.


The caveat

This was one 10-week study with a specific protocol (specific rep ranges, a specific protein target, a specific starting body fat range). It's a genuinely useful data point, not a universal rule for every body type or training history. Where you actually fall on rep ranges, protein needs, and deficit size depends on your starting point, which is exactly the kind of thing an assessment is for instead of guessing from a general study.
